Formula: Carbs (g) = [ Total kcal − (Protein_g × 4) − (Fat_g × 9) ] ÷ 4
With plan targets: C = [2,400 − (150×4) − (80×9)] ÷ 4 = [2,400 − 600 − 720] ÷ 4 = 1,080 ÷ 4 = 270g
Today actual check: C = [2,482 − (152×4) − (111×9)] ÷ 4 = [2,482 − 608 − 999] ÷ 4 = 875 ÷ 4 = 219g ≈ actual 216g logged ✓

Lunch was the nutritional highlight of the day. Chicken kalimirch kabab from Gazebo Dubai delivered ~70g protein in a single meal — the highest single-meal protein logged so far. That is exceptional. Grilled, spiced, zero sauce — this is the template for eating well when eating out.

Fat at 111g — third consecutive day over 80g target. Today's fat sources: scrambled eggs + butter (35g), butter roti (8g), shahi paneer (26g), Milka chocolate (12g). Individually each is reasonable. Stacked across the day they form a pattern worth watching.

Hash brown source: USDA FoodData Central — hash brown patty ~150 kcal per 60g piece. Fat is high (9g per piece) due to deep-frying.
Scrambled eggs with 3 whole eggs = 18g protein — good. ⚠ Hash browns add 225 kcal but only 3g protein — they're essentially fat+carb calories from frying. On high-fat days like today, swapping hash browns for an extra egg or a slice of whole grain toast would give you more protein for fewer fat calories. Breakfast fat already at 35g = 44% of daily fat target in one meal.

Kabab source: Multiple databases (snapcalorie, fatsecret) consistent at ~200 kcal/100g for grilled chicken kebab, P:25g/100g. Butter roti: tarladalal.com + hassanchef.com (restaurant chef). Kalimirch (black pepper) = spice only, zero calorie addition.
✓ 70g protein from one meal. This is the highest single-meal protein across 4 days. Kalimirch kabab from Gazebo is an outstanding food choice — lean, high protein, well-spiced. Keep this in heavy rotation. The butter roti contributes 8g fat from restaurant butter application — unavoidable when ordering but good to know.

Shahi paneer: tarladalal.com (home 351 kcal/serving) adjusted upward for restaurant version (more cream/butter). Paneer nutrition: nutriscan.app 265 kcal/100g, P:18g, F:20g. Rice: USDA cooked white rice 130 kcal/100g.
Shahi paneer is a vegetarian protein source — 21g protein is solid for a curry. ⚠ The gravy is heavy with cream and cashew paste (26g fat from this dish alone). On high-fat days (like today with hash browns at breakfast), this stacks. Aiming for lighter paneer dishes when fat is already high — e.g. palak paneer uses spinach gravy with less cream — would keep the protein benefit with less fat hit.

Consistent portion discipline — exactly 31.6g again. The 12g fat from this adds to an already high-fat day. If you're having a heavy-fat dinner (like shahi paneer), this is the one item where swapping to a protein dessert (cheesecake cups) would give you similar calories but 15g protein instead of 3g, and much less fat.

Your Chronotype — Working With It, Not Against It
You're a night owl. Science confirms that can't be fully changed — but it can be optimised.
Research consensus: chronotype is ~50% genetic. Forcing early sleep creates "social jet lag" which is worse for recovery than just sleeping late consistently.
A 2019 University of Birmingham randomised controlled trial showed night owls can shift their sleep timing forward by ~2 hours using practical lifestyle interventions — without losing sleep duration or quality. The study used four levers: earlier light exposure, fixed meal times, caffeine cutoff, and consistent exercise timing. (Sleep Medicine, Facer-Childs et al., 2019)

Cannot be fully overridden — but can be shifted
+2hrs
Shift achievable with lifestyle changes
Facer-Childs et al., Sleep Medicine 2019
Evening
Night owls' peak training performance
Muscle strength higher later in day (MNT, 2026)
−18%
Protein synthesis drop from inconsistent sleep
Lamon et al., Physiol Reports 2021 — applies to all chronotypes
❌ What doesn't work
Forcing sleep at 10pm when your melatonin doesn't release until midnight — you just lie awake
Waking at 6am after sleeping at 2am — creates sleep deprivation, raises cortisol
Scheduling 7am workouts — night owls have suboptimal neuromuscular function in the morning, higher injury risk
Eating breakfast at 7am when you're not hungry — forces eating, doesn't improve metabolism
✓ What actually works
Accept your chronotype. Build a consistent late-shifted routine that you can sustain.
Consistent bedtime — even if it's 1am. Regularity matters more than the time itself.
Train in the evening (7–9pm) when your strength and coordination are naturally highest.
Eat your last meal 2–3 hours before sleep (so by 11pm if sleeping at 1–2am).
Coach's Night Owl Protocol — Tailored for Pulkit
The adapted schedule that works with your biology
Based on 1am–9am sleep window (8 hrs). Adjust proportionally if sleep time is 12am or 2am.
9:00am
Wake — consistent every day. Set this alarm regardless of when you slept. Consistent wake time is the single most effective lever to stabilise circadian rhythm. Within 10 mins, bright light exposure (go near a window or outside).
9:30am
Breakfast — protein within 30 min of waking. Scrambled eggs + toast, omelette, or Greek yogurt + fruit. Skip the hash browns 3–4 days a week. Getting protein early prevents the mid-day hunger crash.
1:30pm
Lunch — biggest meal of the day. This is when insulin sensitivity is highest. The kabab + roti combo is perfect for this slot.
5:00pm
Pre-workout snack. Protein shake or fruit + nuts, 90 mins before training. This fuels performance and prevents training on empty.
6:30pm
Workout. This is your optimal performance window. Research confirms evening types achieve significantly better strength and muscle activation in late afternoon/early evening. Stop fighting your biology here.
8:00pm
Dinner — finish by 8:30pm at latest. This gives a 4.5 hour window before sleep. Full digestion before sleep = better deep sleep = more GH = more muscle repair. Everything you've been working for depends on this window.
10:30pm
Last food of the day — hard cutoff. Protein dessert, Greek yogurt, or nothing. Coke zero allowed, but no caffeine after 8pm (it'll still be 50% active at 1am).
12:30am
Sleep — screens off 30 min before. No alarm needed in the morning beyond 9am. 8 hours of consistent sleep at THIS time is equivalent to an early bird sleeping 10:30pm–6:30am. It is not inferior — it's just shifted.
The key insight: You don't need to become a morning person to build muscle. You need 7–8 hours of consistent, uninterrupted sleep. Whether that's 10pm–6am or 1am–9am matters far less than whether it happens every night at the same time. The current problem isn't that you sleep late — it's that you eat at 2:30am, which pushes deep sleep past 4:30am and compresses your growth hormone window.
