Eggs: USDA SR 78 kcal/large egg. Multigrain bread: ~250 kcal/100g. Mayo: Heinz 680 kcal/100g. Cheddar: 402 kcal/100g, P:25g, F:33g. Olive oil: 884 kcal/100ml.
✓ Better oil choice today — olive oil (limited) vs butter/vegetable oil is a healthier fat profile. Multigrain bread is a step up from white toast — more fibre (3g vs 1g per slice) and a lower glycemic response. The cheddar slice on the sandwich is more generous today (20g vs 10g previously) — accounts for ~7g of fat. On a day when fat is already budgeted at 80g, the sandwich cheese is the one swap to be mindful of. Switch to cucumber + avocado spread on days when fat is already tipping from the omelette.

🟡 Portion discipline acknowledged (80% today vs 100% last time) — this saved ~88 kcal vs the Jun 13 full portion. Good instinct. The double breakfast plate (omelette + pancakes) is still structurally the same issue — 915 kcal from breakfast alone with only 36g protein for that calorie spend. On a day when evening is dosa (low protein), the breakfast protein should be higher, not lower. An omelette with 4 eggs (not 3) and skipping the pancake entirely would give 26g protein for 330 kcal and set up the day much better.

✅ Coach recommendation actioned immediately — excellent. The Fitness bar was flagged in yesterday's tracker as the ideal pre-workout choice. You ate it today before the gym. This is exactly how the system is supposed to work: identify the right tool, use it the next day. The quick carbs (16.8g) provide glycogen fuel within 30–60 min before training. Fat content (1.1g) is negligible — no heavy digestion slowing you down. This is now the pre-workout default.

🟡 Sour cream adds 62 kcal / 6g fat vs yesterday's clean version. Jun 13 bowl (no sour cream, no chipotle cheese) = 587 kcal. Today's bowl (sour cream only) = 749 kcal. That's a 162 kcal difference from one topping. The sour cream is minor in isolation — the issue is that it comes on top of an already high-carb day from the double breakfast. Chicken rice bowl remains the strongest protein lunch choice at 49g protein. On high-dosa evenings, the Tortilla bowl is doing the heavy protein lifting for the day.

🟡 Dates in a smoothie = natural sugar spike risk. The Medjool dates added approximately 29g of fast-releasing carbs (mostly fructose and glucose) to the already carb-rich shake (30g carbs base). The combined 53g carbs post-workout is fine for glycogen replenishment — but adds significant carb load. The triple berries shake (no dates) was the leaner choice: 264 kcal, 30g protein, 30g carbs. For body recomposition purposes, the cleaner version without dates is slightly better. If dates are added for sweetness preference, 1 date (not 2) balances the taste with ~16g fewer carbs. Also — new shake flavor today ✓ — the Triple Berries (P:30g, 264 kcal) is the most protein-efficient shake on the menu (30g protein for 264 kcal vs Vanilla Raspberry at 31g for 354 kcal). This is now the better default.

🟡 Dahi puri is a fun snack — not a protein vehicle. 5g protein for 185 kcal is a low-protein-density snack. The fried puri shells contribute most of the fat (6.7g for 4 pieces). The yogurt is the only decent protein element. If this is a regular evening craving, swap to dahi without the puri — just the filling (chaat, yogurt, chutney) without the fried shell saves ~4g fat and keeps the probiotic benefit. The extra 2 tbsp yogurt addition was a smart instinct.

☕ Filter coffee at dinner — acknowledged and accepted. "Duty calls" is a legitimate reason. Caffeine has a half-life of ~5 hours, so 150ml filter coffee at ~9–10pm means roughly 50% caffeine remains active until 2–3am. This can suppress deep sleep onset by 20–30 minutes and reduce slow-wave sleep where 70% of daily growth hormone is secreted (Van Cauter et al., 2000). One night is fine — just don't make it a pattern on training days when recovery is critical. The dosa dinner itself: low protein (only 9.7g from the entire meal), moderate carbs, and modest fat. The fermented batter provides probiotics from lactic acid bacteria. On protein-heavy days elsewhere, this is an acceptable evening meal. But on days like today where protein is already low, the dosa is a poor dinner choice — a paneer dosa or egg dosa would provide an additional 15–20g protein.
Verification & Targets
Kcal check: 511 + 404 + 85 + 749 + 317 + 185 + 340 = 2,591 ✓
Protein: 30 + 6 + 1.5 + 49.3 + 24.6 + 5 + 9.7 = 126.1g → 126g ✓
Carbs: 19.5 + 59 + 17 + 86.5 + 53 + 24.5 + 53 = 312.5g → 311g ✓ (rounding diff 1.5g)
Fat: 32.4 + 11 + 1 + 15.8 + 2.4 + 7.7 + 9.4 = 79.7g → 80g ✓
Formula check: C = (2,591 − 126×4 − 80×9) / 4 = (2,591 − 504 − 720) / 4 = 1,367 / 4 = 341.75g
Note on formula discrepancy: Logged 311g carbs vs formula 342g. Difference of 31g = estimation variance across 7 meals with many partial portions (80% dosa, 60% sambar, 15% chutney, 80% shake). This is within the expected ±10–15% range for photo-based tracking. The fat landing exactly on 80g is the priority verification — it checks out.

Dosa at Dinner — Understanding the Protein Gap
South Indian food is delicious and nutritious — but it requires a protein strategy when used as a standalone dinner.
Today's protein by meal: Breakfast 36g → Lunch 49g → Protein shake 25g → Dahi puri 5g → Dosa dinner 9.7g. The day loses its protein momentum in the evening. 79% of today's protein came before 5pm.
Plain dosa is 65% carbs, 12% protein, 23% fat by macro ratio — it's a carbohydrate vehicle, not a protein source. One large restaurant dosa gives only 5g protein despite being 220 kcal. That ratio makes it a poor post-workout dinner without a protein addition.
The fix: protein-boosted dosa options. Egg dosa (add 2 eggs = +12g protein, +156 kcal), paneer dosa (add 60g paneer = +11g protein, +160 kcal), or ghee roast dosa + cottage cheese side. Any of these saves the dinner protein profile. Also: sambar lentils (tur dal) do add ~5g protein per 150ml — eating more sambar is always the right call with dosa.
The filter coffee trade-off. Caffeine after 9pm will shorten deep sleep. One night won't erase gains — but the Van Cauter 2000 data is clear: 70% of daily GH is secreted during slow-wave sleep, and caffeine at 10pm can reduce this window by 30–45 minutes. For a muscle-building phase, prioritise sleep quality over late-night productivity when possible. Decaf filter coffee is now widely available — it's worth asking.
The fat milestone. 80g fat exactly — first time in 6 days of tracking. The mechanism was lower breakfast oil (olive oil, 0.5 tsp vs usual 1 tsp), restraint on coconut chutney (15%), and no heavy cream-based dinner (no paneer). This is the template for fat compliance: ask for less oil in the morning, pick lighter dinner proteins, and limit high-fat condiments to one per meal.
