📐 System Update — Adopted 15 June 2026
Pulkit's Macro Range Proposal — Adopted (with Coach's Notes)
Pulkit correctly identified that fixed targets are less useful than operating ranges, since lower protein (120g) naturally allows higher carbs (345g) and vice versa. The new system tracks whether each macro lands within its range rather than hitting a single point target. This is also arithmetically sound — all ranges are derived from the same 2,400 kcal base. The fat ceiling question (80g vs 90g) is addressed in Coach's notes below the table.
Protein
120 – 150g
Floor: 2× floor body weight. Ceiling: 2.5×. Both in kcal: 480–600 kcal
Fat
60 – 80g
Floor: 1× body weight. Ceiling: 80g (not 90g — see coach note). kcal: 540–720
Carbs (derived)
270 – 345g
Inversely correlated: low P+F = high C. Floor when P=150/F=80. Ceiling when P=120/F=60.
Total Calories
~2,400 kcal
All ranges sum to 2,400 regardless of where within the range each macro lands.
📐 Formula verification (Pulkit's own check — confirmed correct):
If P=150g, F=80g → C = (2400 − 150×4 − 80×9) ÷ 4 = (2400 − 600 − 720) ÷ 4 = 1080 ÷ 4 = 270g (carb floor)
If P=120g, F=60g → C = (2400 − 120×4 − 60×9) ÷ 4 = (2400 − 480 − 540) ÷ 4 = 1380 ÷ 4 = 345g (carb ceiling)

🍳 Coach's note on fat ceiling — why 80g, not 90g:
Pulkit's DEXA shows A/G ratio 1.22 (belly fat concentration significantly above average) and 26% body fat. For body recomposition — specifically reducing visceral fat while building muscle — the research is clear: keeping dietary fat at or below 80g/day is the correct ceiling. Raising it to 90g would provide 10g more fat per day = 70 extra kcal daily = ~4,900 kcal extra over the 56-day phase, which is approximately 0.6 kg of additional fat storage risk, not desirable. The fat floor of 60g ensures essential fatty acids and fat-soluble vitamin absorption are not compromised. Verdict: fat range stays 60–80g. Carbs range stays 270–345g.
📊 New scoring logic (applied from today):
Calories: Target 2,400 — within 5% (2,280–2,520) = 100%, outside = proportional penalty.
Protein: 120–150g = 100%. Below 120g = proportional penalty. Above 150g = bonus (protein overages never penalised).
Carbs: 270–345g = 100%. Outside range = proportional penalty. (Under 270g = too little energy; over 345g = surplus beyond what P and F allow.)
Fat: 60–80g = 100%. Below 60g = penalty (essential fats at risk). Above 80g = penalty (body recomp risk).
Water: 3.0L = 100%, proportional below.

2,380 kcal
126×4 + 278×4 + 82×9
= 504 + 1112 + 738
= 2,354 kcal (≈logged ✓)
Formula: Carbs (g) = [ Total kcal − (Protein_g × 4) − (Fat_g × 9) ] ÷ 4
Today actual check: C = [2,380 − (126×4) − (82×9)] ÷ 4 = [2,380 − 504 − 738] ÷ 4 = 1,138 ÷ 4 = 284.5g
Note: Logged 278g vs formula 284.5g → Δ = 6.5g (0.27% of total kcal). This difference is well within the ±5% acceptable variance for photo-based meal estimation. Range system: 278g is cleanly within the 270–345g carb range ✓
Croissant fat note: Croissant contains significant butter — 13g fat per 60g is accurate (USDA: croissant 406 kcal/100g, 21.7g fat/100g). This single item contributed ~16% of today's fat. On days with croissant, skip the chocolate or use a leaner breakfast to stay under 80g fat.

⚠️ The croissant + tea cake combination is the fat issue today. Together they contribute 20g fat at breakfast before anything else. The croissant (13g fat) and tea cake (7g fat) together push breakfast to 39.8g fat — nearly half the daily ceiling (80g) spent before noon. On days with croissant, skip the tea cake entirely. On days with tea cake, skip the croissant. Both together is what pushes fat over 80g by end of day. This is the ONLY reason today missed a 100% on fat. Had you skipped the tea cake (saved 7g fat, 160 kcal), fat would have landed at 75g = well within range.

The decision to have rumali roti WITHOUT butter today saved approximately 5g fat and 45 kcal vs buttered version. Chicken tikka continues to be the strongest protein choice available in Dubai. This lunch alone accounts for 39% of today's total protein intake at only 23% of total calories.

Shake label confirmed from photo: P:30g, C:30g, F:3g, 264 kcal. Medjool dates: USDA 277 kcal/100g = 66 kcal per date (24g). Zero fat — pure natural sugar (mostly fructose and glucose). GI ~55 (moderate — low despite being sweet due to fibre content).
🟡 The dates in the shake push carbs to 66g for a single drink. Today's carb total (278g) is within the 270–345g range, so this worked fine. On days when breakfast already has higher carbs (e.g. pancake days), the dates would push carbs toward the 345g ceiling. Consider: 1 date instead of 2 on pancake-breakfast days saves 18g carbs and 66 kcal while retaining the sweetness. On lean-breakfast days like today (scrambled eggs), 2 dates is fine. Triple Berries remains the most protein-efficient shake — 30g protein for 264 kcal base.

⚠️ Coconut chutney at 40% vs 15% yesterday added ~4g fat. The dosa itself (5g fat) + coconut chutney (5.3g fat) + filter coffee (1.4g fat) = 11.7g fat from the evening alone. This meal is still modest for what it is — but the chutney increase is why fat hit 82g today vs 80g ceiling. On dosa nights: keep coconut chutney at 15–20% max (as you did yesterday) and the dosa dinner total drops to ~320 kcal with ~8g fat. ✅ Second day at 15.8g (1 serving) — this is now a pattern. Portion control on the chocolate has been consistent for 2 days. At 5.8g fat, it's significant for a small piece. Today the 5.8g from chocolate + 5.3g from coconut chutney + 13g from croissant = the three "non-essential" fat items that collectively keep fat above 80g. If one of these three is reduced, fat easily stays within range.
